Running costs more than walking because the MET is higher, not because the formula changes. This page uses Compendium running METs by pace, the same 3.5 × kg ÷ 200 arithmetic as the walking tool, and prints gross kcal, net kcal, kilometres and kcal per kilometre.

Ainsworth's 2011 Compendium update is the source (doi 10.1249/MSS.0b013e31821ece12), with values at pacompendium.com. A fitter runner at the same clock pace uses less energy than the table. Treat any row as plus or minus 20%.

Why pace-specific METs matter

A generic 'running' MET hides a factor of two between an easy jog and a 16 km/h interval. The Compendium publishes separate codes. This table uses them: general jog 7.0 MET, 8 km/h 8.3, 9.7 km/h 9.8, 11.3 km/h 11.0, 12.9 km/h 11.8, 16 km/h 14.5.

Those speeds are also listed as approximate minutes per mile so a treadmill in mph is usable. 9.7 km/h is about a 10-minute mile. 12.9 km/h is about 7.5 minutes per mile.

The walking page is the same maths at 2.8 to 5.3 MET. If you want both sessions in one week, add MET-minutes, do not invent a new formula.

Gross, net, and double-counting TDEE

Gross includes resting burn during the minutes you ran. Net is the extra above sitting. Watches usually print gross. A 30-minute run at 9.8 MET for 70 kg is about 360 kcal gross and about 323 kcal net.

If your TDEE activity factor already says 'very active' because you run most days, those kilometres are already in the daily number. Adding the session again is how runners eat back a deficit that never existed.

Use a sedentary or light TDEE plus session extras, or an active TDEE and no extras. Pick one method and keep it for the check-in.

Kilocalories per kilometre

kcal per kilometre is session gross divided by kilometres (pace times hours). Heavier bodies cost more per km. Faster paces cost more per minute but not always much more per km, because you cover ground quicker.

That is why a slow 8 km can rival a faster 6 km on energy. If the goal is a weekly MET-minute target, faster minutes earn more per minute. If the goal is time on feet, the slower row is honest.

Grade, heat and wind are not in the table. A hilly 9.7 km/h is not 9.8 MET. Add a mental 10 to 20% on bad days rather than a fake new constant.

WHO minutes and vigorous work

WHO 2020 counts vigorous activity at about half the minutes of moderate: 75 to 150 vigorous minutes a week, or a mix. Running at these METs is vigorous. A 30-minute run at 9.8 MET is 294 MET-minutes, already a large slice of a 500 to 1,000 MET-minute week.

Strength work on two or more days is still in the guideline. Easy runs do not replace it if lean mass is the goal.

The walking calculator prints a WHO-week share because walking is how most people collect moderate minutes. This page leans on the pace table instead. You can still convert: MET times minutes.

Fitness changes the MET you actually pay

Economy improves with training. A season of running at the same clock pace often costs less oxygen, which means the Compendium average is a little high for you. New runners often cost more than the table.

VO2 max field tests on this site estimate aerobic capacity. They do not replace METs for a single session, but they explain why two people at 10 min/mile are not the same engine.

Heart-rate zones pace effort when heat or hills make pace a bad proxy. Use zones to steer the session, METs to estimate energy after.

What to do with the result

Read your row, then glance at the slower and faster rows so a 'I ran so I can eat 800 extra' story has to survive the table. Carry weight into TDEE and the walking page for an easy-day comparison.

Fat loss still needs weekly energy below expenditure. A run is a useful slice, not a licence. The deficit and check-in tools remain the plan.

Chest pain, fainting or a sudden drop in pace is a clinician. This form will not clear you for intervals.

If you already counted the run inside a 'very active' TDEE factor, do not subtract these session calories from dinner as well. That is how people under-eat on hard weeks and then bounce. Use one accounting method and keep it for a month before you change it.

How it's calculated

Gross session energy

Gross kcal = MET × 3.5 × bodyweight (kg) × minutes ÷ 200

Net uses (MET − 1). Same formula as the walking calculator.

Distance and cost per km

km = km/h × minutes ÷ 60; kcal/km = gross kcal ÷ km

Heavier bodies cost more per km. Grade is not in the MET row.

Worked example: 70 kg, 30 minutes at 9.7 km/h (9.8 MET)

  1. Gross kcal/min = 9.8 × 3.5 × 70 ÷ 200 = 12.01. Session gross ≈ 360 kcal.
  2. Net kcal/min = 8.8 × 3.5 × 70 ÷ 200 = 10.78. Session net ≈ 323 kcal.
  3. Distance = 9.7 × 0.5 = 4.85 km. Gross cost ≈ 74 kcal per kilometre.
  4. MET-minutes = 9.8 × 30 = 294, a large share of a 500 MET-minute WHO week.
  5. The same 30 minutes at 8 km/h (8.3 MET) is about 305 kcal gross, which is why the pace table is the result, not a single 'running' button.

Frequently asked questions

Why not just use 1 kcal per kilogram per kilometre?

That rule of thumb is close for some easy runs and wrong for others. Compendium METs change with speed, so a 16 km/h session costs more per minute than a jog, and cost per kilometre is computed after the fact. This page shows both. If your watch and the table disagree by 15%, that is normal. If they disagree by half, one of you has the wrong pace or is using net versus gross.

Does a faster runner burn fewer calories at the same pace?

Often yes. Better economy means less oxygen at the same speed, so the real MET is below the Compendium average. New or heavier runners often sit above it. The table is a population mean. Use it to size food within a 20% band, then let four weeks of bodyweight tell you whether you have been eating the run twice.

Should I log net or gross in a calorie app?

Pick one and keep it. Gross matches most watches and the TDEE-plus-sedentary method. Net is the extra above sitting and avoids counting the hour you would have lived anyway. Mixing them week to week is how logs become fiction. This result prints both so you can match the convention your TDEE method already uses.

Can I replace every walk with a short run for WHO minutes?

Vigorous minutes count roughly double toward WHO's time targets. A 75-minute weekly run can stand in for 150 moderate minutes if you tolerate it. Bone, tendon and sleep may not. Many people do better with most minutes as walking and one or two runs. The walking calculator is there for the easy days.

Why is there no heart rate on this form?

METs are assigned to a pace, not to a pulse. Heart rate is a good effort sensor when heat, hills or fatigue make pace a poor proxy. Use the heart-rate zone calculator to steer the session, then come back here for energy. Combining an inflated max-HR zone with a generous MET is another double-count.

Is this accurate enough to eat back every run?

No. Plus or minus 20%, plus the risk that TDEE already included the kilometres, plus the snack that was larger than the net kcal. Eating back a 360 kcal print with a 500 kcal plate is how runners stay at the same weight. If fat loss is the goal, eat the deficit target and treat the run as part of how you feel, not as a receipt.
