Body recomposition versus weight loss

Weight loss is a smaller number on the scale. Recomposition is a different body at nearly the same number: fat mass down, lean mass up. Both can be progress. They are not the same job, they do not use the same calorie target, and they are not equally available to every adult who wants a tighter shirt without a smaller belt hole.
The scale is a poor instrument for the second job. A 0.5 kilogram drop in fat next to a 0.4 kilogram rise in lean mass is a successful month that looks like a stall. This guide separates the arithmetic, says who can reasonably expect both at once, sets the protein and training conditions the evidence actually supports, and shows how to tell a real recomp from a diet that has simply stopped.

Two different jobs
A cut asks one question: is total mass falling at a rate that is mostly fat? A recomp asks two: is fat falling, and is lean mass holding or rising? You can fail the first job and still pass the second. You can also pass the first and lose a kilogram of lean tissue you wanted to keep, which is a worse body at a better weight.
The tools are different. A cut uses a 10 to 20 per cent deficit, a weekly rate cap, and a time horizon measured in months. A recomp uses a small deficit or a daily intake near maintenance, a protein target at the top of the evidence range, and a time horizon measured in many months, because the monthly fat change is small once you refuse to crash the scale.
People bounce between the jobs without noticing. They start a cut, the scale stalls because water rose, they 'switch to recomp', eat more, the scale rises, they cut again. That oscillation is not a strategy. Pick the job for a block of eight to twelve weeks and measure the thing the job cares about.
The arithmetic of fat and lean
Fat mass is body weight times body-fat percentage. Lean mass is everything else: muscle, organs, bone, water, glycogen. The body-recomposition calculator on this site takes a start weight and start fat percentage, an end weight and end fat percentage, and subtracts. If weight is almost unchanged and fat mass is down, lean mass must be up. That is the whole trick.
Worked through: 82 kilograms at 24 per cent fat is 19.7 kilograms of fat and 62.3 kilograms of lean. At 81.5 kilograms and 21 per cent fat, fat is 17.1 kilograms and lean is 64.4. Weight is down 0.5 kilograms. Fat is down 2.6 kilograms. Lean is up 2.1. The scale barely moved. The body did.
The catch is the fat-percentage inputs. Bathroom scales that estimate fat from a foot-to-foot current are noisy, often by several percentage points between mornings. A 3 per cent 'improvement' on a cheap scale can be water. Use the same method every time, in the same conditions, and look at the direction across months. Tape measurements and how clothes fit are the cheap cross-check. A DEXA scan is the expensive one. Do not mix methods inside one comparison.

Who can recomp, and who is kidding themselves
Simultaneous fat loss and lean gain is well documented in people new to progressive lifting, people returning after months off, and adults with higher starting fat mass. The untrained muscle is a large unused sink for amino acids and training stress. The extra fat mass supplies energy so a small deficit does not empty the tank.
Lean, trained lifters are the group who usually cannot do both at a meaningful rate. They have less fat to give and less unused growth left. For them, a dedicated cut or a dedicated surplus is the honest plan. Trying to recomp at 12 per cent body fat is how people spend a year looking the same.
Sex is not a veto. Women recomp. The monthly water cycle just makes the scale an even worse scoreboard, which is an argument for the tape and for longer blocks, not an argument that the job is male-only. Age raises the protein need and slows the lean-gain side. It does not make fat loss impossible.
Protein, lifting, and the size of the deficit
Helms, Zinn, Rowlands and Brown's review of protein during calorie restriction in lean, resistance-trained athletes pointed at intakes above the 0.8 gram per kilogram RDA, often in the 1.8 to 2.7 grams per kilogram range, when the goal is to hold lean mass. Morton and colleagues' meta-analysis of protein and resistance training put a practical ceiling near 1.6 grams per kilogram for most hypertrophy outcomes in energy balance, with diminishing returns above that. This site prints 2.2 grams per kilogram on the recomp and cut tools: high enough to cover a deficit, not a licence for unlimited powder.
The training has to be progressive resistance work. Walking is excellent for energy cost and health. It is not the stimulus that tells muscle to stay. Two to four hard sessions a week, with loads that rise over the block, is the minimum shape of the plan. If the sessions are optional, you are dieting, not recomposing.
The calorie target should be a small deficit or true maintenance, not a 25 per cent cut. A large gap supplies the energy for fat loss and removes the energy for lean gain. People who 'recomp' at 1,400 kilocalories are cutting and hoping the protein scoop will do the rest. Use the deficit calculator's gentle end, or eat at TDEE and let the training plus a slight under-log produce a quiet gap.
How to tell it is working
This site's recomp flag is conservative: scale change under 0.6 kilograms and fat mass down at least 0.3 kilograms. That is a pattern, not a diagnosis. Over eight to twelve weeks you want the tape at the waist down, strength on the main lifts up or at least stable, and a fat-percentage method that agrees in direction with the tape. One of those three can lie. All three together rarely do.
If the scale is down two kilograms a month and strength is falling, you are cutting, not recomposing. That can still be the right job. Call it by its name so you do not expect the lean-mass side to rise. If the scale is up two kilograms and the waist is up, you are in a surplus, not a recomp. Eat less or wait longer before you claim the extra weight is muscle.
Patience is the skill. A real recomp month can be 200 to 400 grams of fat down. That is invisible next to menstrual water. Blocks of three months are the shortest window worth judging. Weekly verdicts will always look like failure.
When to switch to a cut
Switch when you care more about the number than the composition, or when fat mass is high enough that a dedicated deficit will be faster and still leave lean mass mostly intact. An adult at 35 per cent body fat does not need a year of maintenance eating to 'recomp'. They need a deficit they can hold, protein at 2.2 grams per kilogram, and lifting so the loss is mostly fat.
Switch the other way, from cut to recomp or to maintenance, when you are near the healthy range, strength is sliding, or you cannot hold the deficit without breaking the log. A reverse diet is the exit from a hard cut. A recomp block is a reasonable next phase if you still want the waist to move while you eat more.
Do not switch every time the scale is rude. That is the weigh-in guide's job. Finish the block you started, then choose the next job with the tape and the lifts in front of you, not with a single morning.
Frequently asked questions
Can you lose fat and gain muscle at the same time?
Yes, for some people, at a modest rate. New lifters, people returning after a layoff, and adults with more fat to spare show this pattern in training studies when protein is high and the calorie gap is small. Lean, well-trained people rarely see both at a rate you would notice month to month. They usually need a cut or a surplus. If your only evidence is a bathroom-scale fat percentage that dropped 4 points in a week, you measured water, not a recomp.
Why is my weight the same but my clothes are looser?
That is the everyday picture of fat down and lean up, or of visceral and abdominal fat falling while total mass holds. A tape at the waist, a progress photo in the same light, and strength on a few lifts will confirm it faster than a scale. It can also be posture and less bloating. Give it a month of the same measurements before you decide. If the waist is down and the lifts are up, keep doing the block even though the scale is bored.
What calorie deficit should I use for body recomposition?
A small one, or none. Ten per cent below estimated TDEE is plenty. Twenty-five per cent is a cut. The larger gap makes fat loss more visible on the scale and makes lean gain less likely. Protein stays high either way. If you do not know maintenance, estimate it, hold it for a fortnight, and correct from the seven-day average as the calories guide describes. Then shave a little, lift, and wait months rather than weeks.
How much protein do I need to recomp?
This site uses 2.2 grams per kilogram of body weight on the recomp calculator, which sits inside the restricted-diet range Helms and colleagues reviewed and above the 1.6 grams per kilogram hypertrophy plateau Morton and colleagues described for energy balance. You do not need 3 grams per kilogram for a recomp to 'work'. You do need enough that a small deficit does not steal from lean tissue, spread across the day rather than in one evening shake. Kidney disease is a separate conversation with a clinician.
How long should a recomposition phase last?
Plan in blocks of eight to twelve weeks, then judge with a tape, a consistent fat-percentage method and the lifts. A single month is too short, because water will hide the fat change. Many people who can recomp need two or three of those blocks before the mirror matches the arithmetic. If nothing has moved in twelve weeks, you are not recomposing. You are maintaining, and you should pick a cut or raise the training stimulus.
